#25: 5 Essential Home Exercises for Lower Back Pain Relief


Why Home Exercise Works for Lower Back Pain

Research consistently shows that active approaches — movement and targeted exercise — outperform passive treatments like rest, heat, or massage alone for persistent lower back pain. These five exercises can be performed at home with no equipment and take less than 15 minutes per day.

Important: Start Gently

If you are in acute pain (first 48–72 hours), focus on gentle movement and avoid exercises that increase your pain. If any of the following exercises cause sharp or radiating pain down your leg, stop and consult a physiotherapist.

The 5 Exercises

1. Knee-to-Chest Stretch

In addition, Lie on your back. Bring one knee gently to your chest and hold for 30 seconds. Repeat on the other side. This decompresses the lumbar spine and releases tension in the lower back muscles. Perform 2–3 repetitions per side, morning and evening.

2. Cat-Cow Mobilisation

On hands and knees, alternate between arching your back upward (cat) and letting it sag downward (cow). Move slowly through 10 repetitions. This improves spinal mobility and is particularly effective for morning stiffness.

3. Glute Bridge

Lie on your back with knees bent. Squeeze your glutes and lift your hips until your body forms a straight line from knees to shoulders. Hold for 2 seconds, lower slowly. Perform 3 sets of 12 reps. Strong glutes reduce the load on the lumbar spine significantly.

4. Bird Dog

Moreover, On hands and knees, simultaneously extend your right arm forward and left leg backward. Hold for 3 seconds, return, and switch sides. This exercise trains core stability without loading the spine — ideal during an acute episode. Perform 3 sets of 8 per side.

5. Child’s Pose

Kneel, sit back on your heels, and reach your arms forward on the floor. Hold for 60 seconds. This stretches the lower back, hips,. Thoracic spine and is an excellent way to close your exercise session or start your morning.

Consistency Is Key
